If you want to increase your flexibilty in your back, you can do bridges every day. I am a gymnast, so I do them to make my back more flexible. As for your arm strength, you can do push ups, lift weights, and a bumch of other arm-strengthening excercises. You can also do pull ups or if you can't do those, just hold yourself up, and try to go longer and longer each time. Set some goals and see what you can do.

definitly strech, have you heard of athletes NOT training thru the winter and then when it comes to athletics season in summer their all tense and sh!t? well if you keep doing streches then you'll have more a chance of bending more easily,as for the arms, try pushups and bench presses
